Estimate it safely

Testing a true max on the bench is risky, especially without a spotter, because failure happens with the bar over your chest. Instead, take a weight you can press for a few clean reps, enter it here, and let the formulas estimate your max. The projection is most accurate with sets of ten reps or fewer.

Programming your bench

Once you know your estimated max, you can train with intention:

  • Strength: 85 to 95 percent for 1 to 3 reps.
  • Muscle: 67 to 80 percent for 6 to 12 reps.
  • Endurance: below 67 percent for higher reps.

Is it safe to test my true bench max?

A true one rep max on the bench carries real injury risk and should only be attempted with a spotter and safety arms. Estimating from a submaximal set is much safer and nearly as useful.

For strength, work around 80 to 90 percent for low reps. For muscle growth, 67 to 80 percent for moderate reps. The percentage table on this page gives the exact loads.
